You crushed your workout. You went harder, lifted heavier, and ran longer. Then the next day? You're sore, stiff, and contemplating your life choices. This is called DOMS, or Delayed Onset Muscle Soreness. And it is real.

It's the soreness that makes going up stairs feel like you are scaling an actual vertical peak, and sitting down feel like a tactical maneuver. While DOMS is a sign that your muscles and muscle fibers are making adaptations and repairing from workouts to get stronger, the soreness can be substantial enough to put a dent in your training plan or shake your confidence for your next session.

So, of course, comes the question: Do BCAAs Help?

BCAAs (Branched-Chain Amino Acids – leucine, isoleucine and valine) have been discussed in the fitness world for decades, commonly seen in pre-workouts, recovery drinks, and all those supplement stacks. But, in 2025, we are discussing more of the science than marketing. And the findings? Well, it is worth paying attention to.

DOMS:
What Is It?

Most commonly, DOMS occurs anywhere from about 12 hours to about 48 hours after a workout, (especially after workouts with a lot of eccentric movements) ex: slowly lowering a dumbbell, running down hill, etc, both of which are generally safe. These movements cause or create micro tears in the muscle fiber, which causes inflammation and are generally sources of soreness while your body begins a repair process. It is not an injury, rather a normal reaction that occurs during muscle growth. But it can hurt, and many of us know the pain.

Branched-Chain Amino Acids (BCAAs) are amino acids you need to obtain from food or supplements because the body can't make them. They're very important for muscle recovery, energy management, and preventing exercise-induced muscle damage.

Leucine: The Queen Bee of the three. Leucine activates mTOR, one of the primary mechanisms for muscle protein synthesis (the body's way of recovering and building muscle).

Some evidence indicates that BCAA supplementation may elicit less muscle damage, and quicker recovery after exercise, especially with high training volumes.

When and How to Take BCAAs?

When it comes to timing, there is no clear and specific guidelines. While it is an individualized area, there is some science and anecdotal evidence to support the use of BCAAs:

Pre workoutto lessen damage to muscle and prepare your body for stress

Intra workoutto help with endurance and overall fatigue

Post workoutto aid recovery and repair

If you work out hard, work out a lot, or are just getting back into training, BCAAs may help you maintain consistency by minimizing soreness after workouts. But here's the thing, they won't replace the basic nutrition.

Food - including plenty of whole foods, adequate protein, and balanced meal composition

Hydration - water is essential for the recovery of your muscles

Sleep - your body repairs itself when you rest

Active recovery - light activity, stretching, and mobility work

Additional Considerations

BCAAs are excellent for recovery, but are most effective when used in conjunction with a whole food diet rich in nutrients. As an example, if you’re consuming adequate amounts of protein (often in the from of whole food) from things like eggs, dairy products, legumes, tofu or lean meats, you may already be fulfilling your BCAA requirements.

In specific circumstances, BCAAs may be a convenient option to add, especially if you are training in a fasted state, are on a plant-based diet, or you are training in quick succession and not consuming food between sessions.

Quality is also very important. You should identify a BCAA product that provides a 2:1:1 ratio of leucine to isoleucine and valine (the most researched and effective blend). You should also look for third-party testing to ensure that what you are using is pure.  

 

Final Thought

DOMS is a part of the process but it doesn't have to become obstacle. BCAAs might not cure DOMS entirely, but they are likely to allow you to bounce back quicker and feel better so that you can plan for consistent training over time.

 

So, if you want to be purposeful about recovery, performance, and progress in a training program, and don't want to painfully crawl around to demonstrate the fact that you've worked hard in the gym, you might want to think about BCAAs
